EMOM stands for Every Minute On the Minute. And it might be the most underused, misunderstood workout format out there. Especially this time of year, when schedules get messy, spring break is happening, the weather is finally nice, and the gym is the last place anyone wants to be for an hour.
The good news? You don’t need an hour. You don’t need a gym. You don’t even need equipment.
You just need a timer and a little bit of know-how.
What an EMOM Actually Is
Here’s the concept: you set a timer, and every time a new minute starts, you do your reps. Then you rest for whatever time is left before the next minute begins. Repeat for 8–12 minutes.
Simple. Elegant. Brutally effective when done right.
The key phrase there is “when done right.”
How Almost Everyone Gets It Wrong
Most people treat an EMOM like an “as many reps as possible” challenge. They pick an exercise, go hard for the full minute, rest however long feels right, then go again. Basically, they’re just working until they’re cooked.
That’s not an EMOM. That’s just doing a hard thing repeatedly with no structure.
The real version is almost the opposite and that’s what makes it so powerful.
The Real EMOM Method
Here’s how it actually works:
- Pick a number of reps you can complete in 20–30 seconds with crisp, quality reps, not a race.
- When the minute starts, go. When your reps are done, rest.
- When the next minute starts, go again, no matter what.
- Repeat for 8–12 rounds.
That 30–40 seconds of built-in rest? That’s not a luxury. That’s the design. It’s what keeps your form clean, your effort consistent, and your body actually adapting instead of just suffering.
Think of it this way: your round-one reps and your round-ten reps should look the same. Maybe slower. Maybe harder. But the same.

3 Rules That Make or Break Your EMOM
Pick a number you can finish in under 30 seconds. If you’re consistently going over, drop the reps. This isn’t about ego. It’s about recovery.
Always start on time. The minute is the structure. If you start early, you’re cheating yourself rest. If you start late, you’re not doing an EMOM. The clock is the discipline.
Your last round should look like your first. That’s how you know you picked the right number. If you’re falling apart by round four, you started too heavy or too high.
5 EMOMs You Can Do Anywhere Right Now
No gym required. No equipment required (for most). Perfect for spring whether you’re at home, in a hotel, or outside in the fresh air.
1. Push-Ups (Any Surface, Any Location) Pick a rep count that’s challenging but not maximal. Somewhere around 60% of what you could do all-out. The volume adds up fast across 10 rounds. If standard push-ups are too easy, find a park bench and elevate your feet. If they’re too hard, put your hands on that same bench and work from there. The format scales to wherever you are. Try: 8–12 reps per minute, 10 rounds.
2. Squat to Overhead Reach Stand with feet shoulder-width apart. Squat down, then drive up and reach both arms overhead as you stand. This is a full-body movement that earns every second of rest. Add a resistance band if you have one, or just use your bodyweight. You’ll feel this one. Try: 10 reps per minute, 8–10 rounds.
3. Step-Ups (Park Bench, Stairs, or Curb) Find any elevated surface like a park bench, your front steps, a sturdy curb and step up, step down, alternating legs. Drive through the front heel. Keep your torso tall. Deceptively hard when the reps accumulate. Outdoors in spring, this one feels like exercise and a walk at the same time. Try: 10 reps (5 each leg) per minute, 10 rounds.
4. Glute Bridges Lie on your back, feet flat on the floor, drive your hips up, squeeze at the top, lower with control. Sneaky easy until round six when your glutes are on fire. Want more? Do single leg, or load a backpack on your hips. Perfect for a living room floor or a patch of grass at the park. Try: 12–15 reps per minute, 8 rounds.
5. Burpee to Broad Jump (Outdoors or Open Space) Drop to the ground, push up, stand, and jump forward as far as you can then walk back and repeat. Full package: strength, cardio, coordination, and a little grit. Low reps here. You don’t need many to feel it. Perfect for a backyard, a park, or any open outdoor space this time of year. Try: 4–6 reps per minute, 8 rounds.
